Keto meal plan: 3 days at 25 g net carbs or less
This keto meal plan gives you 3 days of eggs, fish, meat, cheese, nuts and low-carb vegetables at 20 to 25 g of net carbs a day, on 2,000 to 2,001 calories. Every amount is in cups, ounces or pieces, and every total is the sum of USDA values for exactly those amounts.
The 3 days at a glance
| Day 1 | Day 2 | Day 3 | |
|---|---|---|---|
| Calories | 2000 | 2001 | 2001 |
| Protein | 128 g (26% of calories) | 143 g (29% of calories) | 124 g (25% of calories) |
| Carbohydrate | 44 g | 39 g | 43 g |
| Net carbs (carbs minus fiber) | 23 g | 20 g | 25 g |
| Fat | 150 g (67% of calories) | 144 g (65% of calories) | 152 g (69% of calories) |
| Saturated fat | 26 g (11% of calories) | 31 g (14% of calories) | 30 g (13% of calories) |
| Fiber | 21 g | 19 g | 19 g |
| Sodium | 674 mg | 734 mg | 1,627 mg |
Totals add up the USDA values for each food in the amounts shown. Calories on a label or in a tracker can differ by a few percent because they round each item.

How the plan measures up
| Reference | This plan | |
|---|---|---|
| Fiber | 14 g per 1,000 calories (US recommendation, also the basis of the 28 g Daily Value) | 19 to 21 g against 28 g: met on 0 of 3 days |
| Sodium | less than 2,300 mg a day (Dietary Guidelines limit) | 674 to 1,627 mg: under the limit every day |
| Saturated fat | no more than 10% of calories (Dietary Guidelines 2025-2030) | 11 to 14%: above 10% on at least one day |
| Protein | 0.83 g per kg of body weight, about 58 g at 154 lb (70 kg) (EFSA reference intake) | 124 to 143 g, 2.1 to 2.5 times that reference |
| Net carbs | keto diets usually keep carbohydrate under 50 g a day, strict versions go as low as 20 g (Harvard Nutrition Source) | 20 to 25 g a day |
Vitamins and minerals, average of the 3 days
| Nutrient | Per day | % Daily Value | |
|---|---|---|---|
| Potassium | 3095 mg | 66% | |
| Calcium | 560 mg | 43% | |
| Iron | 13 mg | 72% | |
| Magnesium | 435 mg | 103% | |
| Vitamin C | 111 mg | 123% | |
| Folate | 430 mcg | 108% | |
| Vitamin D | at least 13 mcg | at least 65% | USDA has no value for: Light tuna, canned in water, no salt added, drained. |
| Vitamin B12 | 8.5 mcg | 354% |
% DV uses FDA Daily Values for adults. A nutrient USDA does not report for a food counts as zero in the sum, so the real number is at least what is shown.

Who should not follow this plan without a doctor
This is a sample plan for healthy adults, not a diet prescribed for you. Talk to your doctor or a registered dietitian first if you:
- are pregnant or breastfeeding
- are under 18
- take insulin or another medicine that lowers blood sugar, because the dose depends on what and how much you eat
- have, or have had, an eating disorder
- have kidney disease or another condition where your care team sets limits for protein, potassium or sodium
Why
- Level C A meta-analysis of 20 studies with 25,401 people with eating disorders found about 3 times higher odds of electrolyte abnormalities, with low potassium in 15%. PLoS One, 2026
- Level C Observational data link restrictive dieting with binge eating: 53 of 76 studies found restrictive diets increase binge eating, mostly alongside negative emotions. Nutr Rev, 2026
What the research says
What keto does for weight
- Level A When calories are matched, a ketogenic diet beat a higher carbohydrate diet by about one and a half kilograms, and the evidence behind that is weak. Nutrients, 2026
The other side
- Level A Swapping carbohydrate for fat at equal calories improves some blood markers and worsens another, so there is no single winner. European Journal of Nutrition, 2026
- Level E Net carbs is not a regulated term, and manufacturers were documented defining it in conflicting ways. FDA, Food Labeling: Revision of the Nutrition and Supplement Facts Labels, proposed rule, 2014
Levels: A meta-analysis of trials, B a single trial, C observational, D lab or animal, E an expert body. How we verify.
How this plan was built
Every food is one USDA FoodData Central entry, listed with its FDC ID under Sources. Amounts are US kitchen measures taken from USDA's own portion weights, or ounces for meat and fish, with grams in brackets. A program set the amounts so each day lands within 3% of 2,000 calories while keeping fiber, sodium and saturated fat near the references above. Each day had to stay at or under 25 g of net carbs (total carbohydrate minus fiber). Vegetables, beans and grains are cooked without salt. Add salt, sauces or dressing and the sodium and calories rise.
