Whey: it makes you stronger without making you bigger
Across twelve trials in young adults doing resistance training, whey protein did not change lean body mass at all. Bench press went up by nearly nine kilograms and squat by nearly ten. That combination usually means the nervous system learning rather than muscle being added, and short trials cannot tell the two apart. The one thing whey does measurably better than its alternatives is arrive quickly: with labelled protein in 602 people, 57 percent of whey's amino acids reached the blood over five hours against 45 percent from casein. Whole milk protein managed 65 percent, which is the result the supplement industry does not put on the tub.

What your body absorbs
- Over five hours the body took up 57 percent of whey amino acids, against 45 from casein and 65 from whole milk protein. — 602 participants, mean age 53, who consumed labelled whey (n=137), casein (n=393) or milk protein (n=72), with an aging subset of 82 young and 83 older individuals (n = 602) Evidence A source50% plus or minus 14% of protein-derived phenylalanine appeared in the circulation over 5 hours overall: casein 45% plus or minus 11%, whey 57% plus or minus 10%, milk protein 65% plus or minus 13% (p<0.001); larger doses raised availability; older adults absorbed less than young (45% against 51%, p=0.001)
Safety, limits and interactions
- Everything published on harm from whey powder fits into eleven documents, and it points at long-term heavy use. — 11 documents, described by the authors as experimental and randomised studies (n = 11 documents) Evidence D sourceMost reports tied damage to chronic and abusive use, with kidneys and liver the main organs affected; other reports linked whey to aggression, acne and changes in the gut microbiota; the authors say the risk is worsened by a sedentary lifestyle
What people believe that the data does not support
- Whey protein added about nine kilograms to bench press and squat without adding lean body mass. — 12 studies with 261 trained or untrained adults aged 18 to 30 doing resistance training (n = 261) Evidence A sourceNo significant effect of whey or soy on lean body mass; whey improved bench press by a mean difference of 8.87 (95% CI 5.95-11.79) and squat by 9.60 (5.61-13.60), with low to no heterogeneity; peak plasma essential amino acids rose with supplementation
- Europe has refused every health claim ever filed for whey, all twenty-five of them. — — Evidence E source25 claims naming whey are in the register and 25 carry the status Non-authorised, with none authorised; the example row is a gut health and prebiotic claim for fermented whey
Who this works differently for
- Whey lowered LDL cholesterol only in people under fifty and only alongside exercise. — 21 randomised controlled trials in adults (n = 21 trials) Evidence A sourceNo effect on HDL cholesterol; LDL fell in people under 50 and when whey was combined with exercise (MD -5.38 mg/dL, 95% CI -8.87 to -1.88, I2 0%); total cholesterol fell with whey plus exercise (-8.58, -14.32 to -2.83) and in people with BMI at or above 25 (-6.71, -11.60 to -1.83); triglycerides fell with 12 weeks or more (-6.61, -11.06 to -2.17); no clinically relevant change in blood pressure or HOMA-IR
- During weight loss whey helped hold on to muscle mainly when people were also lifting weights. — 14 randomised controlled trials in adults over 18 with obesity undergoing weight loss (n = 14 trials) Evidence A sourceFat-free mass was maintained or modestly improved, most clearly when whey was combined with resistance exercise or with leucine or vitamin D added; several trials found no effect, particularly without structured physical activity, and effect estimates ranged from small gains to null
The bottom line
During weight loss whey helped preserve muscle mainly when people were also lifting, and several trials found nothing without structured exercise. Its effect on cholesterol showed up only in people under fifty and only alongside exercise, and the drop was about five milligrams per decilitre. On safety the honest answer is that we barely know: every published paper on harm from whey powder fits into eleven documents, they point at kidneys and liver with chronic heavy use, and none of them names a threshold in grams. Europe has refused all twenty-five health claims ever filed for whey. If you are eating enough protein from food, the powder is a convenience rather than a nutrient.

Casein ingestion resulted in a smaller (45% ± 11%), whey protein ingestion in an intermediate (57% ± 10%), and milk protein ingestion in a greater (65% ± 13%) fraction of dietary protein-derived phenylalanine appearing in the circulation (P < 0.001)...Protein digestion and phenylalanine absorption kinetics were attenuated in older when compared with young individuals, with 45% ± 10% vs. 51% ± 14% of dietary protein-derived phenylalanine appearing in the circulation, respectively (P = 0.001).

The majority of the papers associated the damaging effect with the chronic and abusive use of whey protein, with the kidneys and liver being the main organs affected.

The analysis found no significant effect of either whey or soy protein supplementation on LBM. However, protein supplement increased peak plasma total EAA with whey protein significantly improved bench press (mean difference [MD] 8.87; 95% CI: 5.95-11.79) and squat performance (MD 9.60; 95% CI: 5.61-13.60), with low to no heterogeneity.

Whey protein supplementation had no effect on HDL-cholesterol concentration but did elicit a reduction in LDL-cholesterol in individuals aged <50 years (P < 0.01) and when combined with exercise (MD: -5.38, 95 % confidence interval (95 % CI): -8.87 to -1.88, I2 = 0 %, P < 0.01).
Clin Nutr, 2025 · checked 2026-09-22 - whe-dr-03 · systematic review of randomised controlled trials
Whey protein supplementation generally supported the maintenance or modest improvement of fat-free mass, particularly when combined with resistance exercise or anabolic-enriched formulations such as leucine or vitamin D. Several trials, however, reported neutral effects, especially in the absence of structured physical activity.
